The strongest population data come from large, long-running studies. In one analysis of nearly 8,000 British adults followed for 25 years, those who consistently slept six hours or less in midlife had a meaningfully higher rate of later dementia than those sleeping around seven hours.
How sleep changes after 50
Part of building good habits is knowing what's normal. As you move through your fifties and sixties, sleep architecture shifts: you spend less time in the deep, slow-wave stages, you wake more often during the night, and your internal clock tends to drift earlier — feeling sleepy sooner in the evening and waking earlier in the morning. Lighter, more fragmented sleep is a normal part of aging, not a personal failing.
The practical upshot: because the aging brain gets less deep sleep "for free," the habits that protect sleep quality carry more weight. The goal after 50 isn't to sleep like a 25-year-old — it's to give your body the most reliable conditions to get the rest it can.
The habits worth building
1. Keep your sleep and wake times consistent
Regularity may matter as much as duration. A large study using wrist-worn trackers found a U-shaped link between sleep regularity and dementia risk: highly irregular sleepers were at higher risk, and so, to a lesser degree, were the most rigidly fixed — with a broad, comfortable middle being optimal. Aim for roughly the same bedtime and wake time most days, weekends included, without treating it as a rule you can never bend.
2. Aim for seven to eight hours — not more, not less
Both short and long sleep have been associated with higher dementia risk, which is why the target is a range rather than "as much as possible." If you're regularly under six hours, protecting more time in bed is the higher-value move. If you're sleeping ten-plus hours and still tired, that's worth a conversation with a doctor rather than something to optimize away.
3. Anchor your body clock with morning light and daytime movement
The age-related drift in your internal clock responds well to strong daytime signals. Getting bright light early — ideally outdoors — and staying physically active during the day both help consolidate sleep at night. A consistent pre-sleep routine — dimming lights, lowering stimulation, stepping back from screens in the last hour — signals to your body that the day is ending. The specific activity matters less than the consistency and the reduction in bright, activating light.
5. Mind the timing of caffeine and alcohol
Caffeine has a long half-life, so an afternoon coffee can still be in your system at bedtime; a practical default is no caffeine after early afternoon. Alcohol is the more common trap: a nightcap may help you fall asleep, but it fragments the second half of the night and suppresses deep sleep. 6. Keep the bedroom cool, dark, and quiet — and be smart about naps
A cooler, darker, quieter room supports deeper sleep. Naps aren't off-limits, but a long or late-afternoon nap can borrow from your night's sleep; if you nap, keeping it short and earlier in the day protects your nighttime schedule.
When to get help rather than self-manage
Some sleep problems need more than better habits. Loud snoring with breathing pauses or gasping can signal sleep apnea, which becomes more common after 50, is frequently undiagnosed, and is itself linked to cognitive problems — it's very treatable once identified. And insomnia that persists for weeks responds best to cognitive behavioral therapy for insomnia (CBT-I), which sleep specialists generally recommend ahead of sleeping pills, particularly for older adults.
